Summer is the perfect season to be active. We swim, walk more, and enjoy other outdoor activities. That's why it's smart to keep your workouts short and sweet. This way, you'll conserve energy for all the summer fun and stay in shape.

The power of short, intense workouts lies in focus. Instead of tediously shuffling from machine to machine, you kick your body into high gear for 20 minutes. This boosts your metabolism, builds muscle mass, and burns fat—even after you've stopped exercising. This so-called afterburn effect makes short training sessions so effective.

The summer-proof interval training: only 15 minutes

One of my favorite summer workouts is a simple interval training session that you can do anywhere—even on the beach or in a hotel room on vacation. All you need is a timer on your phone.

Start with two minutes of easy cardio to warm up (jogging in place or jumping jacks). Then do this cycle four times:

  • 30 seconds of squats (as deep as possible, making sure your knees don't go past your toes to avoid injury)
  • 30 seconds of push-ups (you can also do this on your knees if it's still too hard from the floor)
  • 30 second plank (keep your body straight like a plank, supporting yourself on your forearms and toes) – make sure your back doesn't sag or rise too high, engage your abs and keep your neck in a neutral position
  • 30 seconds of mountain climbers (in plank position, alternately bring your knees to your chest, as if you were running)
  • 30 seconds jumping jacks (jumping exercise in which you open and close your legs sideways while simultaneously raising and lowering your arms above your head)
  • 15 seconds rest

Finish with a 2-minute gentle cool-down and stretching. This will only take you 15 minutes total, but your whole body will have worked.

The circle of power for a rapid transformation

If you have access to some basic equipment or weights, try this 20-minute strength circuit. The principle is simple: perform each exercise for 45 seconds, rest for 15 seconds, and then move on to the next. Do the full circuit 3 times:

  • Goblet squats with a weight or water bottle
  • Lunges (45 seconds per leg)
  • Push-ups or planks
  • Bent-over rows with weights or water bottles
  • Shoulder press with weights
  • Core exercise of your choice (bicycle crunches, Russian twists)

This workout activates all the major muscle groups in your body. The pace keeps your heart rate high, so you work on your strength and fitness simultaneously.

Early morning sessions: the hidden superpower

A training tip that few people apply: take advantage of the cooler morning hours. By getting up early and doing your workout right away, you avoid the heat of the day. Plus, a morning session gives your energy levels a huge boost for the rest of the day.

Your metabolism is running at full speed after a morning workout, helping you burn more calories all day long. Your body also produces more testosterone in the morning – the hormone responsible for muscle building and recovery. As a bonus, you have the rest of the day to enjoy the summer weather!

The secret to a successful transformation isn't a single, perfect workout, but perseverance. Keep training consistently. This is especially challenging during the summer, with all the temptations and vacation interruptions.

So, schedule your short workouts as non-negotiable agreements with yourself. Three 20-minute sessions a week is better than one hour. This is something you can maintain, even during busy summer days or holidays.

Another tip: make your workouts fun! Exercise outdoors if possible, vary your exercises, and reward yourself afterward with something refreshing, like a small arugula, homemade iced tea without sugar, or a cooling dip. After all, the best workout is the one you actually do.

The fitness world is experiencing a growing trend. While large 24/7 self-service gyms are becoming increasingly common, we are simultaneously seeing a counter-movement that focuses on personal attention and targeted guidance. From internship to career

My journey at Happy Bodies started in a roundabout way. During my education I did an internship at a gym where I felt completely out of place. I mainly did odd jobs and had little confidence to take on tasks independently. Halfway through the year I had to look for a new internship. Through a classmate I ended up at the very first gym of Alex and Romano in Heemskerk, where they worked with the Milon circle. At that time it was not yet called Happy Bodies, but Healthy Fit. I noticed immediately when I entered Healthy Fit that it was a very nice environment, for athletes, but also for interns to work on their development. After my internship they asked if I wanted to continue working there. Later Healthy Fit was sold, and Alex and Romano continued with Happy Bodies. Not long after that they asked if I wanted to come and work for them and I seized that opportunity with both hands.

Special concept

I am a firm believer in the concept we work with at Happy Bodies. The Milon circle in combination with what Happy Bodies has to offer – the service, the personal guidance, the atmosphere – is a bull’s eye. This is partly because we focus on a slightly older target group. The average age in Amsterdam is 54 for men and 56 for women. We really make a difference for this target group, and every month we do everything we can to do even better. For example, we help people get into a nice exercise routine and we advise them on everything related to improving someone’s lifestyle. You don’t see that at a standard gym. That is also where I get my job satisfaction from; it gives me enormous satisfaction to see how our athletes achieve results and are happy about it.

Always appropriate advice

For the majority of people who come to us, the goal is to become fitter and stronger. Most of them do not want to achieve enormous muscle growth. If you want to get bulky Arnold Schwarzenegger muscles, then the Milon circle may not be the best solution. Those people can also come to us, but I will then give you other appropriate advice.

From rock bottom to record high

In 2020, in the middle of the corona period, I became manager of Happy Bodies Amsterdam-Zuid. Then came the lockdown. You could say that it was a difficult period, but on the other hand I also saw it as an opportunity. Precisely because I am so convinced of the concept of Happy Bodies and have always believed in our mission to make Amsterdam-Zuid healthy and fit, even then. During the corona period, people could of course not exercise with us for a while. But I knew: as soon as we are allowed to open again, the power of our concept will come to the fore again. The personal attention, the Milon circle, the homely atmosphere - that is what people long for after such a period of isolation. And that turned out to be the case: after corona we saw strong growth, precisely because people needed personal guidance and a pleasant sports environment more than ever. We are now fully back and stronger than ever.

Now that we are celebrating our 10th anniversary, this is of course a good time to look ahead. I foresee a bright future for Happy Bodies. More locations, more members and above all: helping more people achieve their personal health goals that do not find the answer in traditional gyms.

He also explains why it is so important to include them in your daily routine.

Why is stretching so important?

In our increasingly digital world, we often spend long hours sitting in front of the computer. This can lead to stiffness and discomfort. Stretching helps to relieve muscle tension that builds up throughout the day, especially if you sit a lot or do repetitive movements. It can also improve your posture and reduce your risk of injury. Plus, it’s a great way to mentally relax after a stressful day at work.

Full Body Stretching Routines

A full-body stretching routine that you can easily do after work starts with stretching each major muscle group. Perform each stretch for 20-30 seconds, making sure to stretch gently without forcing it. These simple exercises can help relieve tension and improve blood circulation, leaving you feeling refreshed and less stressed after a long day at work. Here’s a simple example:

1. Neck:
Stand or sit up straight and tilt your head towards your right shoulder, hold this position for a moment and feel the stretch along the left side of your neck. Repeat on the other side.

2. Shoulders:
Shrug your shoulders toward your ears, hold for a moment, then slowly roll them back and down.

3. Arms and wrists:
Extend one arm out in front of you, palm up, and use the other hand to gently pull the fingers down and toward your body, stretching the forearm. Switch arms and repeat.

4. Back:
Standing, place your hands on your lower back, push your hips forward and gently lean back to stretch your lower back.

5. Hips:
Sitting in a chair, place one ankle on the opposite thigh and lean forward gently, stretching your hips and lower body.

6. Legs:
Stand and bend forward towards your toes. Try to keep your legs straight and focus on stretching your hamstrings.

7. Ankles:
Standing, lift one foot and gently rotate your ankle in circles in one direction, then switch directions.

Focus on the back

Many people experience back pain after a day at work, especially those with sedentary jobs. Try exercises like the cat-cow stretch, an effective exercise for relieving back tension and promoting flexibility in the spine, ideal after sitting for long periods of time. Begin this exercise on your hands and knees on a comfortable mat. Make sure your knees are directly under your hips and your wrists are under your shoulders. Keep your back level and your head in a neutral position with your eyes focused on the floor. For cow pose, inhale deeply and let your belly sink toward the floor while simultaneously lifting your hips and chest toward the ceiling. Lift your head, look forward or slightly up, and relax your shoulders away from your ears. This pose helps to stretch the abdominal muscles and encourages a gentle arch in the spine. As you exhale, move into cat pose by pulling your abdominal muscles toward your spine and rounding your back toward the ceiling. Lower your head toward your chest and bring your chin toward your chest, which will stretch the back muscles and provide a gentle massage to the spine. Slowly alternate between cow and cat poses with each inhale and exhale. Repeat this cycle several times to thoroughly stretch and relax your back. This exercise not only promotes spinal health, but also promotes deeper breathing and relaxation.

Loosen legs and hips

Your legs and hips can feel stiff after sitting for hours. The hamstring stretch is ideal for addressing that stiffness. Not only does this exercise help stretch the muscles in the back of your thighs, it also improves blood circulation in your lower body. Begin the exercise by standing upright and stepping one foot forward. Keep your back leg straight and your front leg slightly bent at the knee. Inhale and as you exhale, bend forward from your hips over your front leg. Place your hands on your resting leg for support and keep your back straight to ensure an effective hamstring stretch. Make sure your hips remain pointed straight forward and you do not twist. Hold this position for 20 to 30 seconds and feel the stretch in the back of your thigh. Switch legs and repeat the stretch to work both sides equally. This stretch helps to increase flexibility in your hamstrings and can help improve posture and relieve lower back pain.

A quiet ending

End your stretching routine with a moment of rest. This could be a light meditation or just a few minutes of sitting quietly and breathing deeply. This helps your body and mind to fully relax and recover from the exertions of the day.
